Zone 2 heart rate by age, and how to find yours properly

Zone 2 heart rate by age, with a table from 20 to 75. Why the 220 minus age formula is only a starting point, and the three better ways to find your real zone 2 range.

Zone 2 is about 60 to 70 percent of your maximum heart rate. For a 40-year-old using the usual estimate that works out to roughly 108 to 126 beats per minute, and the table below runs the same arithmetic across the age range.

The important caveat comes first, because the table is the part people screenshot and the caveat is the part that decides whether the numbers help. Age-based formulas describe an average. Your own maximum can sit 15 beats either side of the estimate, which is wider than zone 2 itself, so the table is where you start and the talk test is what corrects it.

If you are over 50, the alternative equation 208 minus 0.7 times age fits the research better and gives a slightly higher number. At 60 it returns 166 rather than 160, moving zone 2 up to about 100 to 116. The gap between the two formulas is itself a useful reminder of how soft this is.

The three ways to set your zone, worst to best

Age formula. Free, instant, and the least accurate. Fine for a first session. The error is around 10 to 12 beats in either direction, so someone whose true max is 195 at age 40 would be training 10 beats too low all year by following the table.

Heart rate reserve. Better, and it only costs you one extra measurement. Take your resting heart rate first thing in the morning before getting up, ideally averaged over three or four days. Then:

Zone 2 low = resting + 0.6 × (max − resting) Zone 2 high = resting + 0.7 × (max − resting)

For a 40-year-old with a resting rate of 50: reserve is 180 − 50 = 130, so zone 2 runs from 50 + 78 = 128 to 50 + 91 = 141. Notice that this is meaningfully higher than the 108 to 126 the plain percentage gave. Heart rate reserve accounts for the fact that a fit person with a low resting rate has more room between rest and max, and it is the method most coaches use when they do not have lab data.

The talk test, checked against the number. The most reliable thing available without a lab, because it measures your physiology on the day rather than a population average. In zone 2 you can speak a full sentence comfortably and would decline to sing. When you cross into zone 3 you start breaking sentences to breathe, and that transition tracks ventilatory threshold closely enough to be useful.

The practical method is to combine them. Start in the range from the table, then find the heart rate at which your sentences break, and set the top of your zone 2 a few beats below that. Write that number down and use it instead of the formula from then on. Ten minutes of attention replaces a year of training in the wrong band.

Why the formula is so loose

Maximum heart rate is largely genetic and declines with age at a rate that also varies between people. It is not a fitness marker: a highly trained 45-year-old and an untrained 45-year-old often have similar maximums, while their resting rates and their paces at any given heart rate differ enormously. This is why raising fitness moves your pace rather than your zone.

A few things shift the reading without shifting your fitness, and they are worth knowing before you conclude the plan is not working:

  • Heat and dehydration raise heart rate several beats at the same effort. A summer session is not a fair comparison with a spring one.
  • Caffeine raises it modestly, so be consistent about it if you are tracking.
  • Poor sleep or the start of an illness raise it, sometimes by 5 to 10 beats, and that is a signal to go easier rather than to push to hit a number.
  • Cardiac drift. Over a long steady session heart rate creeps up even at constant pace. Judge such a session on its first 20 minutes.
  • Wrist optical monitors lose the pulse and lock onto arm cadence, producing a plausible-looking but wrong number. A chest strap is far more reliable, and it is the single upgrade worth paying for if you intend to train by heart rate at all.

Who should not use the table

If you take beta blockers, or any rate-limiting medication, every number above is wrong for you: the drug lowers both your resting and maximum rate, so a percentage of an age-estimated max lands too high. Train by the talk test and ask your prescriber what they want.

The same goes if you have a pacemaker, an arrhythmia such as atrial fibrillation, or a known heart condition. The zone concept still applies; the arithmetic does not, and the range should come from the person managing your care.

Recording it so it means something

Once you have a corrected range, the useful measurement is not whether you stayed in it. It is what pace that heart rate bought you, tracked over months, which is the only way to see aerobic fitness change.

Keep one repeatable session, the same route or machine setting, and log the date, the duration, the average heart rate and the pace. Field tests usually read a few beats low because it is difficult to push to a true max voluntarily, and they are not appropriate if you have any cardiac risk factors.

Should I use heart rate reserve instead?

It is the better method if you know your resting heart rate. Heart rate reserve is max minus resting, and zone 2 is about 60 to 70 percent of that reserve added back onto resting. It accounts for the fact that two people with the same max can have resting rates 20 beats apart, and it matches perceived effort more closely than a plain percentage of max.

Does zone 2 heart rate change with fitness?

The zone itself barely moves, because maximum heart rate is mostly determined by age and genetics and declines slowly. What changes is what you can do inside it: as you get fitter you hold a faster pace at the same heart rate. A falling resting heart rate will shift your zone slightly if you calculate from heart rate reserve, so recheck resting rate every couple of months.

Why is my heart rate so high when the effort feels easy?

Common causes are heat, dehydration, caffeine, poor sleep, illness, and a wrist monitor misreading cadence as pulse. Cardiac drift also raises heart rate several beats over a long session at constant pace. If effort feels genuinely easy by the talk test but the number looks high, trust the talk test that day and check the pattern over a week.

Do beta blockers change my zone 2 range?

Yes. Beta blockers lower both resting and maximum heart rate, so any age-based formula will put your zone too high and the numbers in the table below do not apply.
